Sleep Smarter: How Quality Rest Supports Strength, Recovery & Longevity

If there’s one thing I’ve learned through more than 25 years of coaching and 41 years of training as an athlete, it’s that progress doesn’t only happen while we’re training.

Recovery is part of training too.

And sleep is one of the most important pieces of that recovery.

While we sleep, our bodies and brains are incredibly active. Sleep supports muscle recovery, nervous system function, immune health, learning, memory, emotional regulation, metabolism, and our ability to perform physically and mentally the next day.

Think about how you feel after a night of tossing and turning compared with waking up after a great night of sleep. Your energy, patience, focus, mood, motivation, training, and even the choices you make throughout the day can feel completely different.

That’s one reason Sleep is the first “S” in my SHIFTS Framework: Sleep, Hydration, Intake, Fitness, Thoughts, and Sunshine.

It’s fundamental.

We can pay close attention to our workouts and nutrition, but if we consistently neglect recovery, we’re overlooking an important part of our overall health, performance, and well-being.

What Happens When We Aren’t Sleeping Well?

One difficult night of sleep happens. Life happens.

Parenthood happens. Travel happens. Stress happens. Work deadlines happen. Babies wake up. Schedules change.

The goal isn’t perfect sleep every single night.

But when inadequate or poor quality sleep becomes our normal, we may begin noticing it throughout other areas of our lives.

You may feel more fatigued during the day, struggle to concentrate, rely heavily on caffeine, feel less motivated to train, notice changes in mood or patience, or find that workouts and recovery feel harder than usual.

That’s information.

One of the things I encourage people to do is become curious about the signals their bodies are giving them rather than simply pushing through them.

How am I sleeping? How do I feel when I wake up? How is my energy throughout the day? How am I recovering from training?

Sometimes improving our health isn’t about adding something else to our already full schedules. Sometimes it’s about giving our bodies more of what they already need.

The Science of Sleep & Recovery

Sleep isn’t one continuous state. Throughout the night, we move through repeating cycles that include non-REM and REM sleep, and each contributes differently to physical and mental restoration.

Deep, slow wave sleep is associated with important restorative processes, and growth hormone secretion is particularly prominent during this stage. Growth hormone plays a role in tissue repair and recovery.

REM sleep is strongly involved in learning, memory, brain function, and emotional processing.

Sleep also interacts with many of the systems involved in appetite, glucose regulation, stress, immune function, and metabolism.

This is why sleep and fitness aren’t separate conversations.

If you’re asking your body to train, adapt, build strength, develop muscle, perform, and recover, then giving it adequate opportunities for rest matters.

And if your goal is longevity, the conversation becomes even bigger.

Creating Better Sleep Habits

Like most areas of health and wellness, improving sleep doesn’t necessarily require completely overhauling your life overnight.

Small, consistent habits can make a meaningful difference.

Here are several places to start:

  • Create consistency. When possible, keeping your bedtime and wake time relatively consistent can help support your natural sleep wake rhythm.

  • Develop a wind down routine. Reading, journaling, gentle mobility, breathing exercises, meditation, or another calming activity can help create a transition between your day and bedtime.

  • Be mindful of screens and stimulation. Bright light and stimulating content close to bedtime can make winding down more difficult for some people. Consider dimming lights and giving yourself some screen free time before sleep when possible.

  • Create an environment that supports sleep. A bedroom that is cool, dark, quiet, and comfortable can help create conditions that are more conducive to quality rest.

  • Pay attention to caffeine. Caffeine can remain in the body for hours, so consider how the timing and amount you consume may affect your sleep.

  • Be mindful of alcohol. Alcohol may initially make someone feel sleepy, but it disrupts sleep quality and normal sleep architecture later in the night.

  • Get outside during the day. Exposure to natural light, particularly earlier in the day, helps provide important cues to the body’s circadian rhythm.

None of this needs to be perfect.

Just like training and nutrition, consistency matters more than perfection.

Sleep & My SHIFTS Framework

When I developed my SHIFTS Framework, Sleep, Hydration, Intake, Fitness, Thoughts, and Sunshine, Sleep came first intentionally.

Our health doesn’t exist in separate boxes.

How we sleep can affect how we feel, think, train, recover, and approach our nutrition. Our movement, thoughts, nutrition, hydration, stress, and exposure to daylight can also influence our sleep.

They work together.

Here are a few ways I encourage clients to become more intentional about sleep:

  • Pay attention to patterns. You can track your sleep if that’s useful for you, but you can also simply notice how long you slept, how rested you feel, and how your energy and performance change.

  • Pair habits. Connect your wind down routine with something you already do consistently at night, such as brushing your teeth.

  • Reframe rest. Rest isn’t laziness, wasted time, or something we have to earn. Recovery is part of taking care of ourselves and supporting what we want our bodies and minds to be capable of.

  • Create boundaries when possible. Work, social commitments, and endless to do lists can easily consume the hours we intended to use for rest. Sometimes supporting our health means protecting that time.

And importantly, give yourself grace.

There will be seasons when ideal sleep simply isn’t realistic. I’ve experienced those seasons myself. The goal is to work with the life you actually have rather than feeling like you’ve failed because every night isn’t perfect.

Sleep for Strength, Health & Longevity

Sleep isn’t only about having enough energy for tomorrow’s workout.

It is part of the bigger picture of how we care for ourselves throughout our lives.

Consistently getting sufficient, quality sleep is associated with better physical and mental health, while chronic insufficient sleep has been associated with a number of adverse health outcomes.

For those of us who want to continue training, building and maintaining muscle, staying active, thinking clearly, having energy for our families, pursuing big goals, and enjoying a high quality of life as we get older, recovery deserves a place in the conversation.

At 43, after 41 years of training as an athlete, I still love training hard, challenging myself, learning new things, and discovering what my body is capable of.

But longevity isn’t about how much we can constantly push.

It’s also about learning when to work, when to recover, and how to build a foundation that allows us to keep doing the things we love for decades to come.

Sleep is part of that foundation.

So tonight, instead of thinking of sleep as the thing you do when everything else is finished, try thinking of it as one of the things helping make everything else possible.

Sleep. Recover. Get up and keep living.

Live STRONG. Live HEALTHY. Live HAPPY.
