Movement of the Week /// Mastering the Rear Foot Elevated Split Squat

When most people think about building lower body strength, exercises like squats, deadlifts, and lunges typically come to mind.

While those movements certainly deserve their place in a well-rounded training program, one of the most effective lower body exercises is often overlooked: the Rear Foot Elevated Split Squat (RFESS).

The RFESS is one of my favorite movements to program because it develops strength, balance, stability, coordination, mobility, and body awareness all at the same time.

Because life and sport happen one leg at a time, unilateral exercises like the RFESS provide a unique opportunity to build strength and control while identifying and addressing side to side imbalances that may limit performance or increase injury risk.

Whether you're an athlete, a recreational exerciser, or someone focused on improving long term health and function, this movement deserves a place in your training toolbox.

Why Is the Rear Foot Elevated Split Squat Important?

The RFESS is much more than just another leg exercise.

It challenges multiple physical qualities simultaneously, making it one of the most effective lower body movements available.

Improved Balance & Stability

Because one leg is working independently, the body must recruit additional stabilizing muscles throughout the hips, trunk, and lower body.

This not only improves balance and coordination but also helps create stronger, more resilient movement patterns.

Targeted Strength Development

The RFESS allows each leg to work independently, helping address strength imbalances that often go unnoticed during bilateral exercises.

Additionally, many individuals find it places less stress on the lower back than traditional squat variations while still providing a significant strength stimulus.

Functional Fitness

Walking, running, climbing stairs, hiking, and most athletic movements occur one leg at a time.

Training unilateral movements like the RFESS helps improve strength, control, and body awareness that directly transfer to both daily life and athletic performance.

The exercise can easily be scaled using bodyweight, dumbbells, kettlebells, or support from a box, bench, PVC pipe, or rack.

Coaching Points

Set Up Properly

Begin by standing with your heels against a box or bench that sits just below knee height.

From there, take approximately three heel to toe steps forward.

Place the top of your rear foot on the elevated surface with the shoelaces facing down.

Maintain Proper Front Leg Position

Keep your weight centered through the heel and midfoot of your working leg.

As you descend, maintain a relatively vertical shin with the knee stacked over the foot.

Descend Under Control

Lower yourself until your back knee lightly touches the floor directly beneath your hip and shoulder.

Focus on staying tall through the trunk and maintaining square hips throughout the movement.

Drive Through the Front Leg

To return to standing, push firmly through the heel of your front foot while maintaining control and alignment.

Use Assistance When Needed

Boxes, benches, PVC pipes, or a stable support can be excellent tools for improving balance and confidence while learning the movement.

Remember, the goal is quality movement, not simply making the exercise harder.

Common Mistakes

Taking Too Short or Too Long of a Stance

Your setup matters.

A stance that is too short can place unnecessary stress on the knee, while a stance that is too long may limit your ability to move efficiently through a full range of motion.

Losing Balance

Balance challenges are normal, especially when first learning the movement.

If needed, use external support until your stability improves.

Allowing the Front Heel to Lift

Maintain pressure through the entire foot, particularly the heel and midfoot, throughout the movement.

Rotating Through the Hips

Work to keep the hips and shoulders as square as possible throughout the entire repetition.

Where to Use the RFESS

One of the reasons I love this movement is its versatility.

The RFESS can be programmed:

  • As a primary lower body strength exercise

  • As an accessory movement following squats or deadlifts

  • During hypertrophy focused training blocks

  • Within conditioning circuits

  • During rehabilitation or return to training progressions

  • As part of general fitness and longevity programs

The load, tempo, range of motion, and overall difficulty can be adjusted based on your goals and training experience.

Final Thoughts

The Rear Foot Elevated Split Squat is one of the most effective exercises for developing lower body strength, balance, stability, coordination, and control.

It challenges the body in ways that traditional bilateral movements often cannot while helping identify and address asymmetries that may impact performance.

Whether your goal is improved athletic performance, injury resilience, longevity, or simply becoming stronger and more capable, the RFESS is a movement worth mastering.
