Movement of the Week /// Mastering the GHD Hip Extension
This week's movement is one of my favorite exercises for developing a strong, resilient posterior chain: the GHD Hip Extension.
While many athletes focus heavily on squats, lunges, and deadlifts, one of the most overlooked areas of training is developing the muscles responsible for hip extension and spinal stability.
The GHD Hip Extension is an excellent exercise for strengthening the glutes, hamstrings, lower back, and trunk while improving posture, movement quality, and overall athletic performance.
Whether your goal is to lift heavier, move better, reduce injury risk, or simply build a stronger body, this movement deserves a place in your training program.
Why the GHD Hip Extension Matters
The posterior chain is responsible for many of the most important movements we perform both inside and outside the gym.
Walking.
Running.
Jumping.
Lifting.
Climbing stairs.
Picking up a child.
Standing up from a chair.
All of these activities rely heavily on the glutes, hamstrings, and muscles of the trunk and lower back.
Unfortunately, many people spend the majority of their day sitting, which often contributes to weakness throughout the posterior chain.
The GHD Hip Extension provides a direct way to strengthen these muscles while reinforcing proper movement patterns.

Coaching Points
Set Up Properly
Position yourself on the GHD so that the edge of the pad sits directly at the crease of your hips.
You should be able to move freely through hip flexion and extension without restriction.
Create Full Body Tension
Before initiating the movement:
Retract your shoulder blades
Pull your belly button toward your spine
Keep your rib cage stacked over your pelvis
This helps maintain a stable trunk position throughout the exercise.
Squeeze the Glutes
Actively contract your glutes throughout the movement, particularly as you approach the top position.
The goal is to create hip extension through the glutes rather than relying solely on the lower back.
Reach a Straight Line
At the top of the movement, aim to create a straight line from your heels through your hips to your shoulders.
Avoid excessive arching or hyperextending the lower back.
Move with Control
Focus on smooth, controlled repetitions rather than using momentum.
Quality movement will always produce better results than rushing through repetitions.
Common Mistakes
Hyperextending the Lower Back
One of the most common mistakes is arching aggressively at the top.
Instead, think about finishing with your glutes while maintaining a neutral spine.
Losing Core Engagement
Allowing the ribs to flare and the trunk to become unstable places unnecessary stress on the lower back.
Maintain abdominal tension throughout the movement.
Using Momentum
Swinging through repetitions reduces muscular engagement and increases compensation.
Slow down and own each rep.
Poor Pad Position
If the pad is positioned too high or too low, the movement becomes less effective and more difficult to perform correctly.
Take the time to set up properly before each set.
Where to Use the GHD Hip Extension
The GHD Hip Extension can be programmed in several ways:
As a posterior chain strength exercise
As accessory work following squats or deadlifts

As part of a glute and hamstring focused training session
