This week on the blog, we're diving into one of the most fundamental positions for building a strong, healthy, and resilient body: the hollow body position.

Often referred to as the foundation of gymnastics and bodyweight movement, the hollow body position develops strength, stability, body awareness, and control that carry over into nearly every aspect of fitness and daily life.

While many people think of it as simply a core exercise, the hollow body position is so much more than that. It helps build full body tension, improves posture, protects the spine, and creates a strong foundation for movement.

The hollow body position develops body awareness, core control, strength through stability, and muscular endurance throughout the entire anterior chain. But that's not all... it also plays a key role in keeping your back and posterior chain strong, healthy, supported, and happy.

If you're new to fitness, the hollow body position is an excellent way to build foundational strength and stability throughout your trunk, your core and back, which serve as the foundation for virtually every movement you'll perform.

Athletes

Gymnasts, CrossFit athletes, weightlifters, yogis, dancers, and many other athletes use the hollow body position to improve control, coordination, balance, strength, and overall movement efficiency.

It's an essential position for movements such as handstands, pull ups, toes to bar, muscle ups, Olympic lifts, gymnastics skills, and beyond.

So why should you make the hollow body position a staple in your training routine?

Let's break it down.

Core Control

The hollow body position requires full core engagement, strengthening both the superficial and deep stabilizing muscles of the trunk.

This creates a stronger foundation for movements like squats, deadlifts, presses, Olympic lifts, and gymnastics skills where stability is critical.

Improved Body Awareness

By focusing on maintaining a tight and controlled position, you'll develop a better understanding of how your body moves through space.

This increased awareness often translates into better movement mechanics, improved athletic performance, and greater confidence in more advanced skills.

Full Body Tension

The hollow body position teaches you how to create and maintain tension throughout your entire body.

This skill is incredibly valuable for gymnastics, weightlifting, powerlifting, calisthenics, and nearly every athletic endeavor.

Back Protection

By actively engaging your core and maintaining firm contact between your lower back and the floor, you're developing the strength and stability needed to better support and protect your spine during both training and everyday life.

Muscular Endurance

Holding the hollow body position for extended periods develops muscular endurance throughout the core, hip flexors, and anterior chain.

This increased endurance helps prepare your body for higher volume training sessions, athletic performance, and daily activities.

How to Perform the Hollow Body Position

Here are the primary points of focus when learning and practicing the hollow body position:

Focus On:

  • Compressing your ribs toward your hips

  • Pulling your belly button toward your spine

  • Squeezing your glutes

  • Tucking your tailbone

  • Fully straightening your legs

  • Squeezing your heels together

  • Pointing your toes

  • Keeping your upper back lifted from the floor

  • Pressing your lower back firmly into the ground

The goal is to create as much full-body tension as possible while maintaining a strong, stable position.

Why You Should Add the Hollow Body Position to Your Routine

Progression 1: Feet Flat on the Floor

Start lying on your back with your feet flat on the floor and positioned approximately hip width apart.

Focus on learning how to properly engage your core, tuck your tailbone, and maintain contact between your lower back and the floor.

Progression 2: Tucked Hollow Hold

Lift your feet off the floor while maintaining a tight tuck position.

Keep your torso positioning exactly the same while increasing the challenge to your core.

Progression 3: Single-Leg Extensions

Extend one leg at a time while maintaining your positioning through the trunk.

Alternate sides while keeping your lower back pressed firmly into the floor.

Progression 4: Full Hollow Body Hold

Straighten both legs completely while maintaining full body tension and firm contact between your lower back and the ground.

If you feel your lower back lifting off the floor, return to the previous progression until you can maintain proper positioning.

Progression 5: Add Resistance

Once you've mastered the full hollow body hold, increase the challenge by adding resistance.

Options include:

  • Ankle weights

  • Weight plates

  • Medicine balls

  • Dumbbells

  • Resistance bands

The key is maintaining proper positioning while increasing the demand on the body.

Incorporating the hollow body position into your training routine can improve core strength, posture, body awareness, stability, movement quality, and overall athletic performance.

But the benefits go beyond the physical.

The hollow body position also teaches focus, discipline, body control, resilience, and mental toughness.
