Mastering the Hollow Body Position: Build Strength, Stability, and Body Awareness

One of the most valuable things you can build in training isn’t just strength.

It’s control.

The ability to create tension, maintain position, understand where your body is in space, and stay connected through your trunk carries over into almost everything you do… from gymnastics and strength training to running, lifting, sports, and everyday movement.

One of my favorite ways to develop that foundation is the hollow body position.

The hollow body position is a fundamental gymnastics and core training shape that teaches you how to create full body tension while maintaining control through your trunk and pelvis.

And while it may look simple, there is a lot happening.

When performed well, the hollow body position can help develop:

  • Core and trunk strength

  • Body awareness

  • Pelvic and midline control

  • Full body tension

  • Stability

  • Muscular endurance

  • Better positioning for more advanced movements

It is also incredibly scalable, which means it can be useful whether you are just beginning your fitness journey or have been training for years.


Why the Hollow Body Position Matters

When people hear “core training,” they often think about crunches, sit ups, or simply trying to build visible abdominal muscles.

But your core does much more than that.

Your trunk helps transfer force between your upper and lower body, stabilize your spine, maintain position under load, and control movement.

The hollow body position teaches you to actively create that stability.

Rather than simply holding your body still, you are learning how to coordinate your:

  • Midline + Rib cage

  • Pelvis

  • Abdominals

  • Glutes

  • Hip flexors

  • Legs

  • Upper body

into one strong, connected position.

That ability to stay organized under tension is what makes the hollow position so valuable.


Who Can Benefit from the Hollow Body Position?

The short answer?

Almost anyone.

The variation you use simply needs to match your current ability.

Beginners

For someone newer to training, hollow body progressions can be a great way to begin developing trunk strength, control, and awareness.

You do not need to start with both legs straight and your arms overhead.

In fact, you probably shouldn’t.

The goal is to find the version you can control well and build from there.

Athletes

Gymnasts, CrossFit athletes, weightlifters, dancers, yogis, and athletes across many sports can benefit from learning how to create full body tension and maintain strong positioning.

The hollow shape has particularly obvious carryover into movements such as:

  • Handstands

  • Pull ups

  • Toes to bar

  • Muscle ups

  • Hanging gymnastics

  • L sit progressions

  • Olympic lifting

  • Overhead work

But the bigger benefit is learning how to control your body under tension.

Anyone Wanting Better Trunk Strength and Control

You do not have to be a gymnast to benefit from this exercise.

Improved trunk control can support everything from lifting groceries and getting off the floor to squatting, deadlifting, pressing, running, and playing sports.


The Benefits of Training the Hollow Body Position

1. Core and Trunk Control

The hollow position challenges you to maintain tension throughout your trunk while controlling the relationship between your ribs and pelvis.

That same ability becomes important when you squat, deadlift, press overhead, carry weight, jump, run, and perform more advanced gymnastics movements.

2. Better Body Awareness

Good movement begins with knowing where your body is in space.

The hollow body position gives you immediate feedback.

Can you feel your rib cage lifting?

Can you feel your lower back coming away from the floor?

Can you maintain tension as your arms or legs move farther away from your center?

Learning to recognize those changes builds body awareness that can carry into many other exercises.

3. Full Body Tension

The hollow body is not just an abdominal exercise.

Your glutes, legs, hip flexors, shoulders, and trunk all contribute to the position.

Learning how to create tension throughout the entire body can improve stability and efficiency during more demanding movements.

One of the cues I have used for years is:

The tighter you are, the lighter you will feel.

That becomes especially noticeable in gymnastics.

4. Improved Pelvic and Midline Control

A strong hollow position requires you to control excessive arching through the lower back.

Think about bringing your ribs toward your hips while gently tucking your pelvis and maintaining abdominal tension.

This teaches you to control your position rather than simply hanging on the structures of your lower back.

5. Muscular Endurance

Even a properly scaled hollow hold becomes challenging quickly.

Holding tension for time builds endurance through the trunk and surrounding musculature, which can be valuable during longer workouts, repeated gymnastics movements, and athletic activity.

6. A Foundation for More Advanced Skills

If you want to improve movements such as handstands, pull ups, toes to bar, muscle ups, or other gymnastics skills, learning how to create and maintain a strong hollow shape is extremely important.

Before chasing complexity, build control.


How to Perform the Hollow Body Position

The most important thing to remember is that the goal is not to make the position look as advanced as possible.

The goal is to maintain the correct position.

Start with the version you can control.

Basic Setup

Lie on your back with your knees bent and your feet on the floor.

From there:

  • Draw your ribs toward your hips

  • Engage your abdominals

  • Think about pulling your belly button toward your spine

  • Squeeze your glutes

  • Tuck your tailbone

  • Keep your lower back firmly connected to the floor

  • Lift your head, tuck your chin to your chest, and upper back slightly from the ground

  • Keep your body fully engaged from head to toe

Your lumbar spine should remain in contact with the floor.

If your lower back begins to arch away from the ground, you have progressed beyond the position you can currently control.

Scale back.


Hollow Body Progressions

One of the best things about the hollow body position is how easily it can be progressed.

Level 1: Feet on the Floor

Begin with your knees bent and both feet flat on the ground.

Establish your trunk position first.

Can you maintain abdominal tension while keeping your lower back connected to the floor?

Stay here until the position feels controlled.

Level 2: Tuck Hold

Lift both feet from the floor while keeping your knees bent.

Maintain the same rib, pelvis, and lower back position.

Do not let your lower back arch simply because your legs are now elevated.

Level 3: Single Leg Extension

From your tuck position, slowly extend one leg away from your body.

Bring it back in and switch sides.

The farther the leg moves away from your center, the greater the demand on your trunk.

Level 4: Both Legs Extended

Once you can maintain control with single leg extensions, begin extending both legs.

Keep them as high as necessary to maintain proper position.

As you become stronger, gradually lower them closer to the floor.

Level 5: Arms Overhead

Reaching your arms overhead lengthens the lever and increases the challenge.

Again, only progress if you can maintain the same trunk position.

Level 6: Added Resistance

More advanced athletes can add resistance using:

  • Light ankle weights

  • A plate

  • Dumbbells

  • A medicine ball

But added load should never come at the expense of positioning.

Own the position first. Then add difficulty.


Technique Cues I Use With My Athletes and Clients

A few simple cues can make a big difference:

  • Ribs toward hips

  • Belly button toward spine

  • Squeeze your glutes

  • Tuck your tailbone

  • Press your lower back into the floor

  • Straighten and engage your legs

  • Squeeze your heels together

  • Point your toes

  • Lift your upper back

  • Stay tight from head to toe

And remember:

The tighter you are, the lighter you will feel.


The Most Common Hollow Body Mistake

The biggest mistake I see is progressing too quickly.

Someone wants their legs lower or their arms farther overhead, but they lose the position through their trunk.

If your lower back lifts away from the floor, that is feedback.

It does not mean you failed.

It means you need to move back one progression and build more control there.

That is exactly what good training should look like.

Earn the next position.


Quality Over Duration

Another common mistake is holding the position longer after technique has already broken down.

A shorter, high quality hold is more valuable than a longer hold performed poorly.

You might begin with:

  • 10-15 second holds

  • Multiple controlled sets

  • Longer rest between efforts

Then gradually build duration as your strength and endurance improve.

Progress should always come from maintaining quality while increasing the challenge.


How the Hollow Position Carries Over Into Training

The value of hollow body training goes far beyond the exercise itself.

The control you develop can carry into:

Handstands

A strong trunk helps you maintain a more organized body position instead of excessively arching through your spine.

Pull Ups and Hanging Gymnastics

Learning how to control your ribs, pelvis, and legs improves your ability to create tension while hanging from a bar or rings.

Strength Training

Squats, deadlifts, presses, carries, and Olympic lifts all require the ability to stabilize your trunk while producing force.

Running and Athletics

You need your trunk to efficiently transfer force between your upper and lower body.

Everyday Movement

Good trunk strength and body awareness support the things you do outside the gym too such as lifting, carrying, getting up and down from the floor, playing with your kids, traveling, working, and simply moving through life.


A Quick Note About Back Pain

The hollow body position can be a useful trunk strengthening exercise, but it is not automatically appropriate for every person or every back condition.

If a movement causes pain rather than muscular effort, stop and reassess.

There is a difference between:

“This is challenging.”

and

“This hurts.”

Your training should meet your body where it is today.

If you are dealing with an injury, persistent pain, or a medical condition, work with an appropriate qualified healthcare or movement professional to determine which exercises and progressions are right for you.


Why I Love Teaching the Hollow Body Position

After decades of coaching gymnastics, strength and conditioning, CrossFit, bodybuilding, and athletes of all levels, I continue coming back to foundational positions like this.

Why?

Because advanced movement is built on fundamentals.

There is always another skill to chase, another lift to improve, or another performance goal to pursue.

But when you build:

  • Strength

  • Stability

  • Mobility

  • Body awareness

  • Control

  • Consistency

you create a body that is better prepared for everything else you ask it to do.

The hollow position is a perfect example.

It looks simple.

But when you perform it intentionally, it teaches you a tremendous amount about how your body moves and how well you can control it.


Build the Foundation First

You do not need to jump straight to the hardest hollow body variation.

Start where you are.

Learn the position.

Create tension.

Maintain control.

Then progress one step at a time.

That approach applies to far more than this one exercise.

Strong movement is built through intentional movement.

And the more control you develop over your body, the stronger, more resilient, and more capable you become.
